One of the biggest findings from recent research is that muscle hypertrophy can occur with almost any rep range, provided you’re training hard enough.
Studies have shown that performing anywhere from 1 to 30 repetitions per set can produce similar muscle growth, as long as the sets are taken close to muscular failure.
This challenges the old belief that:
- Low reps (1–5) are only for strength.
- Moderate reps (6–12) are only for muscle.
- High reps (15+) are only for endurance.
In reality, all of these rep ranges can stimulate muscle growth.
So Why Is 6–15 Reps Still Popular?
Although muscle can grow across a broad range of repetitions, the 6–15 rep range remains a practical “sweet spot” for most people.
This range allows you to:
- Lift relatively heavy weights.
- Accumulate enough training volume. -Generate a good amount of metabolic fatigue.
- Recover more easily between workouts compared with very heavy lifting.
It offers an excellent balance between mechanical tension, training efficiency, and recovery.
The Drawbacks of Low Rep Training
Training with very heavy weights (under five reps) certainly builds muscle, but it also comes with some disadvantages.
Heavy sets create significantly more neurological and mental fatigue, meaning you simply can’t perform as many quality hard sets during a workout.
For someone focused purely on muscle growth, performing every exercise with powerlifting-style loads is rarely the most efficient approach.
That doesn’t mean heavy lifting should be avoided.
If you enjoy lifting heavy—and enjoyment helps you stay consistent—there’s no reason not to include some low-rep work before moving into more moderate rep ranges for the remainder of your workout.
After all, the best program is one you can stick to consistently.
How Many Sets Should You Do?
When it comes to building muscle, the number of hard sets you perform is often more important than chasing a specific rep range.
Current research suggests that for most people, around 6–10 hard sets per muscle group in a single training session is enough to maximize the muscle-building stimulus.
Performing more than this doesn’t necessarily produce greater gains and may simply increase fatigue.
Remember, these are hard, challenging sets, not warm-up sets.
Rest Periods Matter More Than You Think
Your rest time between sets can influence how effective each set becomes.
Longer rest periods—around 3 minutes or more—allow you to:
- Lift heavier loads.
- Perform more repetitions.
- Maintain better performance across multiple sets.
As a result, you may need fewer total sets to achieve the same training stimulus.
Shorter rests of 1–2 minutes can still work well, but because fatigue accumulates more quickly, you may require slightly more total sets to reach a similar training volume.
Start With Less, Not More
A common mistake is jumping straight into high-volume training.
If you’re new to resistance training, there’s little benefit in performing ten hard sets for every muscle group from day one.
Instead:
- Startwith a manageable amount of volume.
- Allow your body to adapt.
- Increase training volume only when progress begins to slow.
This approach leaves room for progression while reducing the risk of excessive fatigue and poor recovery.
The Takeaway
Building muscle isn’t about finding one magical rep range.
The evidence shows that you can grow muscle with low, moderate, or high repetitions, provided you train close to failure and perform enough quality hard sets.
For most gym-goers, a simple approach works best:
- Perform most exercises in the 6–15 rep range.
- Aim for 6–10 hard sets per muscle group each workout.
- Rest long enough to maintain performance.
- Progress gradually over time.
- Prioritize consistency over perfection.
- Train through a full range of motion whenever possible.
At the end of the day, the “best” training program isn’t the one that looks perfect on paper, but rather the one you can recover from, enjoy, and perform consistently for months and years.
